You've been seated for several hours, feel physically stiff, and notice your breath is quick or shallow.

Obstacle

Notifications, clock-watching, or the habit of rushing break your attention and make it hard to maintain a paced breath with each step; you may also be unsure how to match breath length to walking steps.

Expectation

After the walk your breathing will be steadier at a 4-step inhale/6-step exhale rhythm, your shoulders and neck will feel less tense, and you'll be ready to resume work without immediate stiffness.

    Prepare and set intention
    Put on shoes, silence phone notifications, set a 15-minute timer, and stand tall; take two slow full breaths standing to notice current breath length.

    Begin walk and establish breath-step rhythm
    Start walking at a steady pace and match breathing to steps: inhale over 4 walking steps, exhale over 6 walking steps; continue this pattern for 3 minutes to lock in the rhythm.

    Sustain mindful walking with checks
    Walk for 8 minutes maintaining the 4-step inhale/6-step exhale pattern; when your mind wanders, label the distraction briefly (for example say 'thinking' silently) and return attention to counting steps and breath; every two minutes scan shoulders and neck and soften any tightness over three exhalations.

    Return, cool down, and reorient
    Stop walking, stand still for 30 seconds to normal breathing, take three slow breaths (inhale 4 counts, exhale 6 counts), shake out your limbs, check posture, and note one immediate work task to resume within five minutes.
