A short morning routine to reduce stiffness and reset breathing by getting sunlight and gentle movement within the first hour after waking.

Target

Waking up stiff and groggy in low light while still checking my phone, with tight shoulders and shallow breathing.

Obstacle

I habitually stay in bed checking notifications and keep curtains closed, which prevents both movement and sunlight exposure. When I do get up I rush and skip breathing or stretches.

Expectation

Neck and shoulders feel looser, breathing is deeper and calmer, and at least ten minutes of natural sunlight has reached my face and chest.

    Sunlight exposure and phone silence
    Sit up or stand, silence notifications, open curtains or step outside so sunlight reaches your face and chest; start a 5-minute timer.

  2. 02
    Neck and shoulder mobility
    From standing or seated, perform 5 slow neck rolls each direction, 10 shoulder rolls forward and 10 backward, then 10 scapular squeezes holding each for 2 seconds while breathing evenly.

    Five-minute mobility circuit (repeat twice)
    Do two rounds of this 5-minute circuit: 60s standing reach and side sway, 60s forward fold with small micro-movements, 60s low lunge right, 60s low lunge left, 60s cat-cow on hands and knees; move slowly and coordinate breath with motion.

    Breath, intention, and hydration pause
    Sit or stand in sunlight, practice box breathing (inhale 4s, hold 4s, exhale 4s, hold 4s) for 5 minutes then breathe relaxed for 5 minutes; drink a glass of water and write one one-sentence intention for the day.
